Before You Copy Peter Attia's Zone 2 Cardio: See His Beginner Figure
Attia-style Zone 2 is steady cardio easy enough to talk in full sentences, at about 60-70% of max heart rate. Four 45-minute sessions reach the 180 weekly minutes credited to him, which his 80/20 split pairs with about 45 minutes of hard VO2 max work.

Four steady 45-minute sessions a week add up to 180 minutes. That is the “180-Minute Prescription” Minnesota Bariatric Center credits to Dr. Peter Attia, and the center’s own equivalent is a 25-minute brisk walk after dinner every evening. The 45-minute session length comes from a home-gear retailer’s guide, which describes Attia as a physician known for his focus on longevity and metabolic health.
You don’t have to start at 180 with Peter Attia’s Zone 2 cardio: in his own Zone 2 and Zone 5 clip, the beginner figure is “~2 hours a week.”
Zone 2 Means Staying Under Your First Lactate Threshold
Zone 2 is steady aerobic work you can keep up for a long time without your breathing getting away from you. Minnesota Bariatric Center puts it at 60-70% of maximum heart rate and notes it is also called low-intensity steady-state (LISS) exercise.
What makes it a zone is lactate, a by-product your muscles make faster as the effort rises. A home-gear retailer’s guide says Zone 2 works by keeping you below your first lactate threshold, the point where lactate starts to build up. Attia’s own Zone 2 page sets the line at “below two millimole per liter.” His “Ask Me Anything” (AMA) clip gives a working target of 1.8-1.9 mmol (millimoles per litre).
Use the Talk Test First; Heart Rate Is Only a Starting Point
For most people, Attia relies on how hard the effort feels and on the talk test, according to a FoundMyFitness clip on how to spot Zone 2. Heart-rate formulas are only a first guess. In the same clip he names blood lactate as one indicator: useful if you own a meter, but not required.
The talk test goes like this. If you can speak in full sentences but feel slightly winded, you are likely in Zone 2, per Minnesota Bariatric Center. The retailer’s guide words it differently: you can speak in full sentences but would not want to sing.
The heart-rate numbers don’t agree across sources. The bariatric center says 60-70% of max, while the retailer’s guide says 60 to 75 percent of max heart rate. In that five-point gap at the top, let the talk test decide. Formulas and age-based figures are in how to find your Zone 2 heart rate after 40.
How Long and How Often: Start at Attia’s 2 Hours a Week, Build to His Ideal 3-4
The retailer’s plan is 45-minute sessions, three to four times a week. Attia’s split puts about 80% of cardio time in Zone 2 and 20% in VO2 max work. Put them together:
Total cardio = Zone 2 minutes ÷ 0.8, and VO2 max time = total x 0.2, so 180 Zone 2 minutes means 225 cardio minutes, 45 of them VO2 max session time.
The table runs the same maths on each Zone 2 figure. Only the Zone 2 column comes from the sources; the other two columns are calculated examples.
| Calculated example week | Zone 2 min | Total cardio min (÷ 0.8) | VO2 max session min (x 0.2) |
|---|---|---|---|
| Attia’s beginner dose, ~2 hours (AMA clip) | 120 | 150 | 30 |
| 3 x 45 min (retailer’s guide) | 135 | 168.75 (plan on 170) | 33.75 (plan on 35) |
| 4 x 45 min, the 180-minute figure | 180 | 225 | 45 |
| Attia’s “ideally” top end, 4 hours (AMA clip) | 240 | 300 | 60 |
The top of the retailer’s range lands exactly on 180 minutes. That is also the bottom of Attia’s “Ideally: 3-4 hours per week.” So one calculated example week is four 45-minute Zone 2 sessions plus about 45 minutes of VO2 max session time, about 3¾ hours in all.
Build up to it instead of starting at the top. The sources give two ways in:
- Minnesota Bariatric Center: 20-30 minutes, 3-4 times a week, working up toward 180.
- The retailer’s guide: three sessions of 40-45 minutes, made longer before you add a fourth.
The 80/20 Split Fits Around Your Strength Days
VO2 max is the most oxygen your body can use at an all-out effort. VO2 max work means short, hard efforts close to that ceiling.
His AMA clip lays out Attia’s own week: “3-5 bouts of strength training, 4 bouts of zone 2, 2 bouts of zone 5.” Zone 5 is the hard, VO2 max end of the scale. In the FoundMyFitness clip on balancing the two, he books strength and stability time first (stability means exercises for balance and joint control). Then he applies 80/20 to the cardio time that is left.
If keeping muscle is your priority, see how fast muscle loss happens after 40 and how to slow it.
Here is one calculated example week, built from his numbers and the table:
- 3 strength sessions, the low end of his 3-5
- 4 Zone 2 sessions of 45 minutes, 180 minutes in all
- 2 Zone 5 sessions with about 45 minutes of VO2 max session time between them, built from the 3-8 minute intervals with about equal recovery that Attia favors
One caveat, from that same FoundMyFitness clip: the 80/20 split comes from watching how endurance athletes train, and Attia applies it to his patients. It is not the result of one study or a universal prescription. Use the table as a starting template; these are his programming choices, not doses established for every person.
Walk, Cycle, Swim or Use an Elliptical: The Talk Test Decides
Minnesota Bariatric Center lists brisk walking, cycling, swimming and the elliptical, and names rowing as another option. In his AMA clip, Attia usually rides a stationary bike hooked up to a power meter, and says an elliptical also works. On a treadmill, he walks at a 15% incline at about 3.0 to 3.4 miles per hour to get the same effect as the bike.
Whichever you choose, the talk test still sets the pace. Pick the one you will actually do four times a week.
You don’t need gear to start. It can help later:
- Heart-rate monitor: shows whether you are inside 60-70% or drifting toward 75%. It won’t help if you never check it against the talk test.
- Home lactate meter: measures the same thing Attia measures, but his how-to for home testing is members-only (see below). If the talk test already keeps you at the right pace, you can skip it.
- Home cardio machine: takes weather and travel out of the plan. The retailer’s guide is a shopping guide for these machines, so read its picks as a store’s list.
Verdict: Talking-Pace Minutes First, Hard Efforts Second
- Verdict: Zone 2 as Attia describes it suits a lifter over 40 who wants to start small: about 120 Zone 2 minutes a week, his beginner dose, built up to his ideal 180-240.
- The flaw: the two sources that give a heart-rate range, the bariatric center and the retailer, disagree on the ceiling (70% or 75% of max), so a monitor alone can put you above Zone 2. The fix: let the talk test set your pace.
- Strengths: free to start, and it works as a brisk walk, swim or row, or on a bike, treadmill or elliptical.
- Who should skip the full plan: if four sessions won’t fit around your lifting, start with the 20-30 minute way in, three 40-45 minute sessions, or the 25-minute brisk walk after dinner every evening the bariatric center gives as its equivalent.

FAQ: How Long Should Zone 2 Exercise Last?
How long should one Zone 2 session last?
The sources’ plans start at 20-30 minutes and work up to 45. For more detail, see how long Zone 2 cardio sessions should last after 40.
Do I need a lactate meter?
No. For most people, the talk test is the free check Attia prefers. A meter is optional.
What if I can only fit three sessions?
Three 45-minute sessions give 135 Zone 2 minutes, which pairs with about 35 minutes of VO2 max session time under 80/20. Make those sessions longer before you add a fourth, as the retailer’s guide suggests.
